As soon as September comes‚ family life is back to turbo․ We think about our children's lunch boxes‚ but our lunch is sometimes a coffee between meetings‚ something on the run to school or whatever's left on somebody's plate․ These 5-minute healthy lunch ideas for busy parents are perfect for those kinds of days․
Instead of relying on four complex recipes‚ think of this as a way to build a healthy lunch bowl from ingredients that could be ready and waiting for you in the fridge at home or at work․ The base is simple: colourful vegetables + protein + fibre-rich carbohydrate + healthy fats + a flavourful dressing or topping․
Whole grains such as brown rice and quinoa‚ legumes such as chickpeas, beans and edamame‚ vegetables‚ eggs‚ fish‚ chicken/ turkey‚ avocado‚ seeds and extra virgin olive oil can all fit in․ You do not have to use all these foods in every meal․ Use these combinations as a guide and swap things around as you have other ingredients․
The biggest time-saver is preparing ingredients while you're cooking‚ like cooking extra brown rice or quinoa when you make dinner‚ or roasting an extra sweet potato․ Steam extra broccoli․ You can boil a few eggs․ So tomorrow's lunch is pretty much waiting for you in the fridge․

Version 1: Omega-3 sardine, brown rice & edamame bowl
A brilliant option when you want virtually no cooking. Sardines provide protein and long-chain omega-3 fats, while brown rice and edamame make the bowl more substantial. Add plenty of colourful vegetables and you've turned a few fridge staples into lunch.
Ingredients
Serves 1
½ cup cooked brown rice
½ cup cooked edamame
1 tin sardines, drained
1 boiled egg, halved
1 cooked beetroot, quartered
1–2 handfuls mixed salad leaves
handful cherry tomatoes
2–3 radishes, thinly sliced
Extra virgin olive oil
Squeeze of fresh lemon
salt and black pepper to taste
Assemble
Mix the brown rice with the edamame and place in your bowl. Add the salad leaves, beetroot, tomatoes and radishes. Top with the sardines and boiled egg, then finish with extra virgin olive oil, lemon, salt and freshly ground black pepper.
Quick swap: No sardines? Try salmon, mackerel or any protein you already have.
Version 2: Sweet potato, roasted chickpea & pea bowl with creamy tahini dressing
This plant-rich bowl is particularly useful for using up leftovers. Sweet potato provides carbohydrate and carotenoids, while chickpeas and edamame contribute fibre and plant protein. The creamy tahini dressing brings everything together.
Ingredients
Serves 1
½ - ¾ cup cooked marinated tofu
½ roasted sweet potato, cubed
½ cup roasted chickpeas
½ cup cooked pea
½ cup cooked brown rice
1–2 handfuls mixed salad leaves
Tenderstem broccoli, lightly steamed
1 small carrot, peeled into ribbons
a small handful of shredded cabbage
2–3 radishes, sliced
Marinated sauce for the tofu or chicken/turkey (for 280g protein)
1 tbsp chickpea flour or cornflour
1 tbsp tamari
1 tsp maple syrup
1 tbsp toasted sesame oil
You can prepare tofu and turkey/chicken cubes at the same time. Bake for 20-25 mins at 180 C fan in the oven. Great snack for the kids in their lunchbox or snackbox for the next day too!
Creamy Tahini Dressing
1 tbsp tahini
1 tbsp extra virgin olive oil
Juice of ½ lemon
½ tsp tamari
½ tsp maple syrup, optional
1–2 tbsp water, as needed
Assemble
Arrange the rice, pea, sweet potato and roasted chickpeas in your bowl. Add a generous amount of salad leaves, broccoli, shredded cabbage carrot and radish. Whisk the dressing ingredients together, adding enough water to reach a creamy pouring consistency. Spoon generously over the bowl.
Batch-cooking tip: Whenever sweet potato is on the dinner menu, roast an extra one. Do the same with chickpeas and suddenly this really is a five-minute lunch.
Version 3: Quinoa, turkey & sweet potato bowl with avocado
A simple combination to keep on repeat during particularly busy weeks. Quinoa and sweet potato provide the base, turkey adds protein, avocado adds creaminess and broccoli, tomatoes and edamame bring plenty of colour and variety.
Ingredients
Serves 1
½–¾ cup cooked quinoa
100–120g cooked marinated turkey, sliced or cubed (see marinated sauce recipe above)
½ roasted sweet potato, cubed
¼ avocado
½ cup edamame or peas
½ cup steamed broccoli
Handful cherry tomatoes
1 tsp sesame seeds
Quick Sesame-Tamari Dressing
1 tbsp extra virgin olive oil
1 tsp toasted sesame oil
1 tsp tamari
Squeeze of lime or lemon
Small amount of grated fresh ginger, optional
Assemble
Add the quinoa to your bowl, followed by the broccoli, edamame or peas, sweet potato and tomatoes. Add the turkey and avocado. Whisk together the dressing, drizzle it over everything and finish with sesame seeds.
Version 4: Rainbow chicken & avocado lunch bowl
This is the bowl for anyone who says healthy lunches are boring. It's crunchy, colourful and full of different textures, with chicken for protein, avocado and seeds for fats, and a generous variety of vegetables.
Ingredients
Serves 1
120-140g cooked chicken, sliced (cooked in yoghurt - turmeric sauce, grilled for 5-6 mins per side in the oven)
1–2 handfuls mixed salad leaves
¼ small red cabbage, finely sliced
½ carrot, peeled into ribbons, soaked in a hint of olive oil and apple cider vinegar
¼ avocado
½ cup lightly steamed broccoli
Handful mixed cherry tomatoes
Small handful mixed olives
1 tbsp mixed seeds
Fresh parsley, chopped
Yoghurt-Turmeric marinate
½ tbsp plain yoghurt or coconut yoghurt if dairy free
1/8 tsp ground turmeric
1/8 tsp ground cumin
¼ tsp freshly grated ginger
½ garlic crushed
splash of tamari
zest and juice of ¼ lime
Marinate the chicken for at least 30 mins
Quick Lemon & Olive Oil Dressing
1 tbsp extra virgin olive oil
Juice of ½ lemon
½ tsp Dijon mustard
Pinch of sea salt
Black pepper (optional)
Assemble
Fill your bowl with the salad leaves, cabbage, carrot ribbons, broccoli and tomatoes. Add the chicken, avocado and olives. Shake or whisk the dressing ingredients together and drizzle over the bowl. Finish with seeds and plenty of chopped parsley.
Make it faster: Cook extra chicken at dinner and you've already prepared tomorrow's protein - or make even more and put some in the kids lunchbox or snackbox for next day for extra protein.

The 5-minute lunch formula
You don't need to make these exact bowls every time. In fact, we'd rather you didn't.
Open your fridge and choose:
1. A protein
Eggs, sardines, salmon, chicken, tofu, tempeh, edamame, lentils, beans or chickpeas.
2. A fibre-rich carbohydrate
Brown rice, quinoa, sweet potato, lentils, beans or another whole grain.
3. Two or more vegetables
Raw, roasted, steamed or leftover from last night's dinner. Different colours bring different nutrients and plant compounds, so variety is useful.
4. A source of healthy fat
Avocado, extra virgin olive oil, tahini, nuts or seeds.
5. Something that makes it taste good
Lemon, lime, fresh herbs, olives, tamari, tahini, mustard, spices or your favourite homemade dressing.

Don't meal-prep another meal. Cook a little extra of what you're already cooking.
If you're making broccoli for dinner, cook another handful. If the oven is on, add a sweet potato. Make twice the quinoa or brown rice you need. Boil several eggs rather than one. Within a couple of days, you'll have the beginnings of several different healthy lunch bowls sitting in your fridge.
